Can You Eat Wraps on Keto? The UK Guide to Low-Carb Wraps
Share
Quick answer: Ordinary tortilla wraps and supermarket wraps are not keto-friendly. A typical flour wrap has around 30–40g of carbohydrate — enough to use up most of a day's keto allowance on its own. You can still enjoy wraps on keto if you switch to a genuinely low-carb wrap (around 4–5g of carbs each), use lettuce leaves as a wrap, or make your own with low-carb ingredients.
Why regular wraps knock you out of ketosis
Most wraps are made from wheat flour, just like bread. That flour is mostly starch, which your body turns into glucose. On a ketogenic diet, most people keep carbs to roughly 20–50g a day so the body can burn fat and make ketones. One standard wrap can sit at the top end of that range before you've added filling.
Wholemeal, seeded and "protein" wraps sound healthier, and they often have more fibre. Their carb count is still usually far too high for keto. Gluten-free wraps are often worse: many use rice flour, maize or tapioca starch, which are high in carbs. "Gluten-free" and "low-carb" are not the same thing.
How many carbs are in wraps? A UK comparison
| Type of wrap | Typical carbs each | Keto-friendly? |
|---|---|---|
| Standard flour tortilla / wrap | ~30–40g | No |
| Large supermarket wrap or burrito tortilla | ~40–50g+ | No |
| Supermarket "lower carb" or high-fibre wraps | ~10–20g | Only if it fits your daily total |
| Dedicated keto / low-carb wrap | ~3–5g | Yes |
| Groovy Keto Low Carb Keto Wraps | 4.4g | Yes |
Figures are approximate. Always check the nutrition table on the pack you buy.
How to read UK wrap labels on keto
This trips up a lot of people who follow American keto advice. On UK and EU labels, fibre is listed separately and is not included in the "carbohydrate" figure. So the carbohydrate number on a UK pack is already close to what US sites call "net carbs". You usually do not need to subtract fibre again.
- Check carbs per wrap, not only per 100g. Wrap sizes vary a lot. A "small" wrap can hide a high total.
- Look for roughly 5g of carbohydrate or less per wrap if you want an easy everyday keto option.
- Ignore "keto" on the front of the pack. It is not a regulated claim in the UK. The nutrition table is what counts.
- Watch the ingredients. Low-carb wraps often use wheat protein, wheat fibre, seeds or other fibres instead of a big flour dose. Many still contain gluten — including ours — so they are not suitable if you need gluten-free.
The best keto-friendly wrap options
1. Ready-made low-carb wraps
For lunchboxes, fajitas and quick burritos, a soft ready-made wrap is the easiest swap. Our Low Carb Keto Wraps have 4.4g of carbs per wrap, plus 10.4g of fibre and 8.8g of protein each. They come in a pack of four (40g each, 160g net weight), stay flexible for rolling, and work well for fajitas, burritos or sandwich-style wraps.
Note: they contain gluten (wheat), so they are not gluten-free. Once opened, keep them in the fridge and eat within two days.
If you also want bread and pizza covered, the "Carb Swap" Bread Bundle Box groups our bread-style swaps together. For toast and sandwiches specifically, see our guide: Can You Eat Bread on Keto?
2. Lettuce wraps and other fresh wraps
Large lettuce leaves (romaine, iceberg or soft butterhead) make a crisp, almost zero-carb wrap for burgers, chicken and prawns. Cucumber ribbons, thin courgette strips and nori sheets also work for lighter fillings. Handy when you're out and the only wrap on the menu is a flour tortilla — ask for a lettuce wrap or a bowl instead. More ideas for eating out are in our keto takeaway guide.
3. Homemade keto tortillas
If you like baking, homemade tortillas let you control every ingredient. Psyllium husk helps the dough stay flexible. Try our homemade keto tortillas recipe, and stock psyllium husk powder for the dough structure. For pizza night instead of a wrap, a keto pizza base mix (about 1g net carbs per slice) or our handmade Italian low-carb pizza base (2.9g carbs per 100g) keeps Friday night on track.
What to put in a keto wrap
The wrap is only half the story. Sweet chilli sauce, ketchup, honey mustard and large portions of rice or beans can undo the low-carb swap. Keto-friendly fillings include:
- Grilled chicken, turkey, beef, prawns or tuna
- Cheese, cream cheese or crème fraîche
- Avocado, mayo, mustard or pesto (check for added sugar)
- Salad leaves, cucumber, tomatoes in modest amounts, peppers, olives and pickles
- Eggs and bacon for a breakfast wrap
Keep sauces simple and check labels. A wrap with 4.4g of carbs still fits easily when the filling stays savoury and low sugar.
Frequently asked questions
Can I eat one normal wrap on keto?
One standard flour wrap (around 30–40g carbs) will usually blow a strict 20g daily limit and leave little room on a 50g day. If you want wraps regularly, a low-carb wrap is the practical choice.
Are wholemeal or seeded wraps keto?
Usually not. Extra fibre and seeds help nutrition, but the carbohydrate per wrap is still typically too high for ketosis.
Are gluten-free wraps keto?
Often no. Many gluten-free wraps use high-carb starches. Always read the carbohydrate line on the label.
How many keto wraps can I eat a day?
That depends on your daily carb target and what else you eat. At 4.4g of carbs each, one or two Groovy Keto wraps a day fits comfortably for most people, but count them in your total.
Do low-carb wraps taste like normal wraps?
Good ones stay soft enough to roll without cracking and toast or warm well in a dry pan. They can taste a little more "bready" or fibrous than a classic flour tortilla because of the higher protein and fibre.
Are Groovy Keto wraps gluten-free?
No. They contain wheat gluten and wheat fibre. Choose a different option if you need to avoid gluten.
The bottom line
Regular wraps are too high in carbs for a keto diet, but you do not have to give up fajitas, burritos or lunch wraps. Choose a wrap with roughly 3–5g of carbs each, use lettuce when you're out, or make your own with psyllium husk. Pair them with savoury, low-sugar fillings and they fit cleanly into a low-carb routine. New to keto? Start with our keto shopping list for beginners.
